Understanding Calorie Balance
At its core, managing your body weight is a matter of energy balance. Calories are simply units of energy that your body obtains from food and beverages, and burns to sustain life and physical activity.
To change or maintain your weight, you need to understand three key concepts:
- BMR (Basal Metabolic Rate): The energy your body needs just to stay alive at rest.
- TDEE (Total Daily Energy Expenditure): The total energy you burn in a day, including exercise and daily movement.
- Target Calories: The number of calories you should consume to achieve a specific weight goal.
What is BMR?
Your Basal Metabolic Rate (BMR) represents the minimum energy required to keep your body functioning in a resting state. Even if you stayed in bed all day without moving a muscle, your body would still burn calories to power your brain, heart, lungs, kidneys, cell production, and temperature regulation.
BMR accounts for approximately 60% to 75% of your total daily calorie burn.

What is TDEE?
Your Total Daily Energy Expenditure (TDEE) is the total number of calories you burn in a 24-hour period. It is calculated by multiplying your BMR by an activity factor that accounts for your daily movement:
- Sedentary (1.2): Little to no exercise, desk job.
- Lightly Active (1.375): Light exercise 1–3 days a week.
- Moderately Active (1.55): Moderate exercise 3–5 days a week.
- Very Active (1.725): Hard exercise 6–7 days a week.
- Extra Active (1.9): Very hard daily exercise or physical job.
Setting Calorie Goals
Once you know your TDEE, you can adjust your daily intake to meet your goals:
- Weight Maintenance: Consume calories equal to your TDEE.
- Weight Loss: Create a calorie deficit. A safe, sustainable deficit is 500 calories per day (equivalent to losing approximately 1 lb or 0.45 kg per week).
- Weight Gain: Create a calorie surplus. Consuming 500 calories above your TDEE will result in gaining approximately 1 lb per week.
